Fibre and Blood Sugar: Why the Same Meal Hits Two People Differently
Two people can eat the same plate of rice and see very different blood-sugar spikes. A big part of the answer is fibre, the nutrient most Indian plates are quietly short on.

Two people sit down to the same plate of rice and dal. An hour later, one has a gentle rise in blood sugar and the other a sharp spike. Same food, same portion, different result. A surprising amount of that gap comes down to one underrated nutrient: fibre.
And it is the nutrient most Indian plates are quietly short on.
What fibre actually is
Fibre is the part of plant food your body cannot digest. Because it passes through largely intact, it was once dismissed as "roughage" with no real value. We now know the opposite: precisely because it isn't absorbed, it changes how everything around it behaves, including sugar.
Soluble versus insoluble, and why the gel matters
There are two broad kinds. Insoluble fibre, found in wheat bran and the skins of vegetables and fruit, mostly adds bulk and keeps digestion moving. Soluble fibre, found in oats, barley, beans, pulses like chana and rajma, psyllium (isabgol) and many fruits, does something more interesting for blood sugar: it dissolves in water and forms a thick gel.
That gel is the whole trick. It slows how fast the stomach empties, and in the intestine it puts a physical barrier between the carbohydrates in your meal and the enzymes trying to break them down. Sugar still gets absorbed, just more slowly and steadily. The sharp spike becomes a gentle slope.
What the research shows
This isn't a new idea. A classic experiment decades ago showed that a glucose drink thickened with guar gum produced a much smaller blood-sugar rise, and that when the gum was altered so it could no longer form a gel, the benefit vanished. The viscosity, not the fibre in the abstract, did the work. More recent meta-analyses of people with type 2 diabetes find that viscous soluble fibre is associated with lower post-meal glucose, lower fasting glucose, and improved HbA1c, the three-month blood-sugar average.
Where to find it on an Indian plate
The good news is that a traditional Indian kitchen is full of it, if you lean on the right foods. Whole pulses and legumes, dal, chana, rajma and lobia, are among the best sources. So are whole grains and millets like ragi, bajra and jowar, oats, vegetables eaten with their skins, and fruit eaten whole rather than juiced. A spoon of psyllium (isabgol) stirred into water or curd is an easy, cheap top-up.
How to close the gap without overhauling your diet
You don't need a new diet, just a few nudges:
- Make dal or a bean dish non-negotiable. Adding a generous serving of pulses to a rice or roti meal is the single easiest way to add soluble fibre where it counts.
- Swap some refined grain for whole. A millet roti or a scoop of unpolished grain a day nudges your total up without any drama.
- Eat the fruit, skip the juice. Juicing throws away the fibre and leaves you with the sugar. The whole fruit keeps the gel-forming part intact.
- Keep the skins on. Much of a vegetable's fibre sits just under the peel, so scrub rather than peel where you can.
- Go slow and drink water. Fibre works best with fluid, and a sudden jump can cause bloating, so build up over a couple of weeks.
None of this is about eating less or eating joylessly. It is about eating the same meals in a slightly smarter order and proportion, so the same plate of rice lands more gently than it otherwise would.
